To meal prep as a busy mom, cook one protein, two vegetables, and one carb in a single hour, then split them into 6 containers for 3 days of lunches and dinners. You cook once and eat six times.

Below is the exact grocery list, the order to cook everything in, and what goes in each container.

What should I buy for 3 days of meal prep?

This list makes 6 meals for one woman. If you are feeding a family too, double everything and keep your own containers the same size.

  • Protein: 2 pounds of boneless, skinless chicken thighs
  • Vegetable one: 2 large heads of broccoli
  • Vegetable two: 3 bell peppers and 1 red onion
  • Carb: 1 cup of dry rice (or 2 medium sweet potatoes)
  • Sauces: a jar of salsa, a lemon, and whatever hot sauce or mustard you like
  • Pantry: olive oil, salt, pepper, garlic powder

Swap the chicken for ground turkey, salmon, or a big pot of lentils if you prefer. Keep the shape the same: one protein, two vegetables, one carb.

How do I cook it all in one hour?

The oven does most of the work. You need two large sheet pans so the chicken and the vegetables can cook at the same time.

  1. Minute 0: Turn the oven to 425°F. Start the rice on the stove.
  2. Minute 5: Put the chicken on pan one. Season it with salt, pepper, and garlic powder.
  3. Minute 10: Chop the broccoli, peppers, and onion. Spread them on pan two. Measure 2 tablespoons of olive oil across both pans and toss.
  4. Minute 15: Both pans go in the oven.
  5. Minute 15 to 40: Wash the cutting board and set out 6 containers. Check the rice.
  6. Minute 40: Take the pans out. Chicken is done when the thickest piece reads 165°F on a meat thermometer.
  7. Minute 45 to 60: Let everything cool a few minutes, then split it into the containers.

Measure the oil. One tablespoon of olive oil is about 120 calories, and it is easy to pour three without noticing. Two tablespoons spread over six meals is about 40 calories each.

What goes in each container?

Split everything evenly into 6. Each container comes out to roughly this:

PartAmountWhat it gives you
Chicken thighsone sixth of the panabout 30 g of protein
Ricehalf a cup cookedabout 22 g of carbs
Vegetablesa big handfulfiber and volume
Olive oilone third of a tablespoonabout 40 calories

That is about 375 calories before sauce, with more protein than carbs. That matches my rule for every meal: protein first, and carbs no bigger than protein. If you need more food than that, add more chicken or vegetables before you add more rice. The free macro calculator shows you how much protein you need in a day.

How do I keep it from getting boring or soggy?

Keep the sauce out until the day you eat. Sauce added on Sunday turns the rice soggy by Tuesday.

Then change the flavor each day:

  • Day 1: salsa and a few slices of avocado. A burrito bowl.
  • Day 2: lemon juice, a drizzle of olive oil, and black pepper.
  • Day 3: hot sauce or mustard, or wrap it all in a big lettuce leaf.

Cooked food keeps about 3 to 4 days in the fridge. That is why this plan stops at 3 days. If you want food for later in the week, put 2 containers in the freezer on cooking day.

Glass meal prep containers with locking lids go from fridge to microwave or oven without warping, and you can see what is inside. Plastic works fine if that is what you have. Do not wait to buy anything before you start.

How do I log meal prep if I count my food?

Weigh each raw ingredient on a kitchen scale before it goes on the pan. Make a recipe in your app with the whole batch, set it to 6 servings, and log one serving per container. You never weigh the cooked food.

If one container looks a little fuller than another, let it go. Your body responds to your total over the week. If you are in your first 2 weeks and still using hand portions, skip the scale. Fill each container with a palm of protein, a fist of vegetables, and a cupped hand of rice.

What to do this week

  • Pick your cooking day and block one hour on your calendar.
  • Write the grocery list above on your phone and buy it in one trip.
  • Cook 3 days only. Freeze 2 containers if you want them later.
  • Keep the sauce separate and add it when you eat.
  • Walk 10 minutes after one of your prepped dinners.

Quick questions

Can I meal prep in 30 minutes?

Yes. Put the chicken and vegetables on one pan together and cook the rice at the same time. That makes 3 or 4 meals.

Is chicken thigh or chicken breast better?

Breast has a little more protein for the calories. Thighs stay juicy for 3 days and are harder to overcook. Pick the one you will actually eat.

Do I have to prep every week?

No. Some weeks you will and some weeks you will not. One prepped day still means 6 meals you did not have to think about.
