How to Get 25 Grams of Fiber a Day From Food

To get 25 grams of fiber a day, put a fiber food in every meal and add one big source, like 2 tablespoons of chia seeds, which has about 10 grams. You do not need to count anything at first. You only need a short list of foods you eat on repeat.

A lot of women tell me they eat "pretty healthy" and still land at 10 or 12 grams. That is common, and it is easy to fix.

What is fiber and why do I need 25 grams?

Fiber is the part of plant food your body cannot break down. It passes through you and slows everything down on the way.

That slowing is the useful part. Fiber helps the sugar from your meal reach your blood more gently, keeps you full longer, and keeps your digestion regular. Think of fiber as a speed bump on a road. The same cars still arrive, just not all at once.

My floor for the women I coach is 25 grams a day. You can check your own target with the free macro calculator.

Where does fiber actually come from?

Fiber lives in beans, lentils, seeds, vegetables, fruit with the skin, and whole grains. It is not in meat, eggs, fish, or oil. It is also mostly gone from white bread, white rice, and juice.

Here are some easy numbers. These are approximate, and labels vary by brand.

  • 2 tablespoons of chia seeds: about 10 grams
  • 1/2 cup of cooked lentils: about 8 grams
  • 1 cup of raspberries: about 8 grams
  • 1/2 cup of black beans: about 7 grams
  • 1/2 cup of dry oats: about 4 grams

Add a big handful of vegetables to any of these and you are close to 25 grams without trying very hard.

How do I get 25 grams without thinking about it?

Do not build a new diet. Set up three fixed spots in your day, and fill each one the same way most days.

  1. Breakfast: stir 2 tablespoons of chia seeds into oats or an overnight jar. That is about 10 grams before 9 a.m.
  2. Lunch: add 1/2 cup of beans or lentils to your protein and vegetables. That is another 7 to 8 grams.
  3. Dinner: fill half the plate with vegetables. Roast a big pan on Sunday and reheat it all week.

Protein still comes first at every meal. Eat your protein first, then the fiber foods. Protein keeps you full, and fiber slows down the rest of the meal.

Chia seeds are the one I point to most, because one spoonful does so much of the work. Here is the bulk bag of chia seeds I point women to. One bag lasts a long time, and it makes breakfast fiber nearly automatic.

What does a 25 gram day look like?

Here is one example, so you can see how the numbers add up. It uses the foods from the list above, and the totals are rough.

  • Breakfast: 1/2 cup of dry oats with 2 tablespoons of chia seeds, about 14 grams
  • Lunch: a bowl of chicken, vegetables, and 1/2 cup of black beans, about 10 grams
  • Dinner: salmon with a big pan of roasted vegetables, about 6 grams

That is about 30 grams, with room to spare. Notice that nothing in this day is hard to cook. Most of the fiber comes from two ingredients you can keep in the pantry.

If you have a busy week, a spoonful of chia stirred into whatever you are already eating still counts.

Why does fiber make me gassy or bloated?

If you jump from 10 grams to 25 grams overnight, your belly will complain. Your gut needs time to adjust.

Go up slowly. Add about 5 grams every few days until you reach 25. Drink water through the day too, because fiber needs water to move smoothly.

If your digestion stays uncomfortable, or you have a gut condition, talk to your doctor before you push higher.

Does fiber matter if I have PMOS or insulin resistance?

It helps a lot. PMOS (the condition that used to be called PCOS) often comes with insulin resistance, which means your body struggles to handle sugar from food.

Fiber is one of the simple tools that makes each meal land more gently. It works best together with protein first and a walk after you eat. I cover why that walk matters in my post on walking after dinner.

What to do this week

  • Buy one bag of chia seeds and stir 2 tablespoons into breakfast every day.
  • Pick one bean or lentil dish you like and make a big batch.
  • Fill half your dinner plate with vegetables on three nights.
  • Add water to your day as you add fiber.
  • For three days, write down your fiber in a free app like MyFitnessPal or Cronometer, just to see where you land.

Quick questions

Is a fiber supplement the same as food?

No. Food fiber comes with protein, vitamins, and minerals. If you are thinking about a supplement, get blood work and talk to your doctor first.

Should I count fiber from chia as protein too?

Chia has a little protein, but it is mostly fiber and fat. Keep getting your main protein from meat, fish, eggs, tofu, or protein powder.

What if I miss 25 grams some days?

That happens to everyone. Look at your week as a whole, and add a fiber food at your next meal.
